A set of bands, a door anchor, nine weeks. This program turns resistance bands into a real strength tool: three full body sessions per week built on the fundamental patterns, squat, hip hinge, pushes, pulls and core work. No plates to stack: progress comes from band tension, pre-stretch, tempo and density, and your training log replaces the gym.
What the program includes
- 9 weeks · 3 sessions / week · Beginner to intermediate
- Equipment : band set + door anchor
- 9 complete session sheets: exercises, sets, reps, tempo, rest and RIR
- Tracking columns to fill straight into the printed PDF, week after week
- Detailed how-to, warm-up routine, adjustments page and glossary
The programming
- Phase 1 · Getting started (weeks 1 to 3) : Learn the patterns with the most stable bilateral versions and find the right band for each exercise. You build full range and a controlled return before chasing any extra difficulty.
- Phase 2 · Pre-stretch (weeks 4 to 6) : Same families, harder levers: shortened grip or one step further from the anchor, pauses in the shortened position, and session 3 goes fully loaded unilateral. Tension rises without changing bands.
- Phase 3 · Density (weeks 7 to 9) : The densest phase: shorter rests, one extra set on the main movements, and pre-fatigue comes into play, light isolation right before the squat and the deadlift. The bands have not changed, the difficulty has.
Every week follows a defined cycle (baseline, intensification, accumulation): you always know what to do, at what intensity, and when to adjust. Nothing is left to chance.
Format : Downloadable PDF, yours for life, designed to be printed.
