A strength program with two weights that calls for nothing but a pair of dumbbells and a corner of the living room: nine weeks, three sessions a week, no bench and no gym, with every load, every variation and every week already planned for you.
Who is it for?
All levels can follow this program built for home training, whether it is your first experience of strength training or a choice to train without a gym. The only real requirement is being able to set the load across a wide enough range to cover all three phases, from the lightest sets of phase 1 to the heaviest sets of phase 3.
The method
Three phases of three weeks. The first builds technique and the mind-muscle link on the bilateral variations, the most stable ones, at controlled tempo and a wide safety margin. The second keeps the same patterns with harder variations, split stances, deficits, pauses and a stretch bias on the accessories, the most profitable zone for hypertrophy. The third expresses the strength you built with loaded unilateral variations and the intensification techniques adjustable dumbbells allow, the hardest phase of the block. Unlike a gym, there is only one tool to master here: all the variety in the program comes from angles, tempos and stances, never from a new machine to figure out.
Is nine weeks with a single pair of dumbbells enough to make progress?
Yes, as long as the dumbbells are adjustable: the load rises progressively across the three phases to keep stimulating the muscle. Without a wide enough range, the third phase loses some of its effectiveness for lack of a heavy enough load.
Do I need a bench or other accessories besides the dumbbells?
No, a pair of adjustable dumbbells is enough for the full nine weeks, no bench or other equipment needed.
What if I have never trained at home before?
The program is open to all levels: the first phase builds technique on the most stable bilateral variations before the leverage gets harder. The only real requirement is enough space to lie down and move freely, a corner of the living room is more than enough.

The programming
- Phase 1 · Foundation (weeks 1 to 3) : Build technique and the mind-muscle link on the bilateral variations, the most stable ones. Controlled tempo, wide safety margin: you build the base that lets you load later.
- Phase 2 · Building (weeks 4 to 6) : Same patterns, harder variations: split stances, deficits, pauses, and a stretch bias on the accessories, the most profitable zone for hypertrophy. The RIR tightens.
- Phase 3 · Expression (weeks 7 to 9) : Expressing the strength you built: loaded unilateral variations, a tighter RIR and the intensification techniques adjustable dumbbells allow. It is the hardest phase, and it is meant to be.
Every week follows a defined cycle (baseline, intensification, accumulation): you always know what to do, at what intensity, and when to adjust. Nothing is left to chance.
