A break in the calendar, four weeks, one goal: this handball mid-season return program rebuilds strength, jump and a shooting shoulder built to last before the second half of the season, session by session, leaving nothing to chance or improvisation.
Who is it for?
Designed for intermediate-level handball players returning after a break in the calendar, this program helps you arrive ready for the restart. It needs a fully equipped gym. Three sessions a week over four weeks are enough to rebuild what the break took away, before official matches resume their usual rhythm and intensity.
The method
Two two-week phases. The first sets base strength on stable variations and dedicates a large share to prevention, face pulls and external rotations for the shooting shoulder, hamstring eccentrics, calves in a stretched pause, landing mechanics refined: it is the foundation that will carry the next phase. The second loads heavy at five to six reps on trap bar, squat and hip thrust, and introduces low-dose plyometrics, vertical and lateral, with the same patterns as the first phase but more demanding variations: control turns into production. Every sheet spells out sets, reps, tempo and rest, leaving no room at all for improvising.
How much time should I dedicate during the break?
Three sessions a week in a fully equipped gym, over four weeks, to arrive ready before matches resume their usual rhythm.
Is a fully equipped gym essential for the restart?
A fully equipped gym is required, with a trap bar, barbells and plates. This is not a program designed for home training or minimal setups.
What if the break lasted longer than expected?
The program starts from a foundation phase that rebuilds carefully before loading heavy: it adapts to any return, whatever the length of the break or your fitness level when you restart training after it.

The programming
- Phase 1 · Foundation and shoulder (weeks 1 and 2) : Base strength on stable variations plus a big prevention block: face pulls and external rotations for the shooting shoulder, eccentric hamstrings, calves with stretched pause, clean landing mechanics. We build the base that will absorb phase 2.
- Phase 2 · Strength and explosiveness (weeks 3 and 4) : The base is set: we load heavy at 5-6 reps on trap bar, squat and hip thrust, and introduce low-dose plyometrics, vertical and lateral. Same logic as phase 1, identical patterns, more demanding variations: control becomes production.
Every week follows a defined cycle (baseline, intensification, accumulation): you always know what to do, at what intensity, and when to adjust. Nothing is left to chance.
