Nine weeks to build a solid gym base: clean technique, muscle, strength, and progression planned week after week. Three full body sessions a week, nothing left to improvise: it is all written down.
Who is it for?
This program is for beginners and intermediates: it needs a fully equipped gym (barbell, dumbbells, machines), but no prior strength training experience. Phase 1 sets the technique and the muscle connection on stable variations before load becomes the point, and an end-of-phase test confirms the tempo is held before moving on.
The method
Three phases of three weeks. Phase 1 · Foundation sets the technique and the muscle connection on stable, simple variations, tempo 3-1-1-0, at RIR 2-3. Phase 2 · Building moves the lifts to the bar to load more, with a stretch bias on the accessories, at RIR 1-2: the exercises change, with no attempt to carry over loads from the previous phase. Phase 3 · Expression expresses the strength you built with the block's most demanding variations, back off sets and targeted dropsets, at RIR 0-2. Every week keeps the same three-session structure: Legs + Horizontal, Posterior + Vertical, Unilateral + 45 angles. Week 9 is the last of the block: finish it, then take 3 to 5 easy days before reassessing starting loads for the next one.
How long does the Foundations program last?
Nine weeks, split into three phases of three weeks, with three full body sessions a week.
What equipment do I need for Foundations?
A fully equipped gym: barbell, dumbbells and machines come into play as the phases progress, especially from Phase 2 onward when the lifts move to the bar.
Is Foundations suitable if I am new to strength training?
Yes, that is exactly its purpose: Phase 1 sets the technique and the muscle connection on stable, simple variations before the load increases in phases 2 and 3.

The programming
- Phase 1 · Foundation (weeks 1 to 3) : Set the technique and the muscle connection on stable, simple variations. Controlled tempo, wide safety margin: you build the base that will let you load later.
- Phase 2 · Building (weeks 4 to 6) : Same quality, evolving stimulus: moving to the bar to load more, and stretch bias on the accessories, the most profitable zone for hypertrophy. The RIR tightens.
- Phase 3 · Expression (weeks 7 to 9) : Express the strength you built: the most demanding variations of the block, a tighter RIR and intensity techniques aimed at the accessories. It is the hardest phase, and it is meant to be.
Every week follows a defined cycle (baseline, intensification, accumulation): you always know what to do, at what intensity, and when to adjust. Nothing is left to chance.
