From perimenopause on, falling estrogen speeds up two silent losses: muscle and bone density. This program's answer is not gentle exercise, it is progressive loading: twelve weeks, four phases, loads that genuinely rise from one phase to the next.

Who is it for?

This program is for all levels from perimenopause onward, using dumbbells, bands and gym options as equipment. No prior strength training experience is needed: Phase 1 sets up the six patterns of the block and logs reference loads before any search for performance.

The method

Four phases of three weeks. Phase 1 · Loaded foundations sets up the six patterns with real loads from the very first week, at RIR 3, minimal impact. Phase 2 · Loading up adds 5 to 10% more load and moves impact to jump rope, at RIR 2. Phase 3 · Strength is the heaviest of the block: 5 to 8 reps, 2 to 3 minutes of rest, a full deadlift from the floor and bar hangs, at RIR 1-2. Phase 4 · Power and transfer goes back to phase 2 or 3 loads with an explosive lift, the descent staying controlled, no rep ever allowed to degrade technique, at RIR 2. Three sessions a week, built around the squat, the hip hinge and unilateral and balance work, the same three patterns carried across all twelve weeks.

The programming

  • Phase 1 · Loaded foundations (weeks 1 to 3) : Three full sessions from the very first week, with real loads. We set up the six patterns of the block and log the reference loads that will drive the next nine weeks.
  • Phase 2 · Loading up (weeks 4 to 6) : Same exercises, 5 to 10 % more load and two reps fewer. Impact moves from heel raises to jump rope, and the carries become properly heavy.
  • Phase 3 · Strength (weeks 7 to 9) : The heaviest phase of the block: 5 to 8 reps, 2 to 3 minutes of rest, a full deadlift from the floor and bar hangs. This is maximal loading, the kind bone is waiting for.
  • Phase 4 · Power and transfer (weeks 10 to 12) : Slightly lighter loads, but fast intent on every lift. Power, more than pure strength, is what lets you catch yourself. Lateral jumps and carries serve as the final test.

Every week follows a defined cycle (baseline, intensification, accumulation): you always know what to do, at what intensity, and when to adjust. Nothing is left to chance.
