After 50 the body does not lose its endurance first: it loses strength, power and bone density. This strength and autonomy programme takes on all three at once, over twelve weeks, with weights that genuinely go up from one phase to the next.
Who is it for?
This programme is for all levels, with dumbbells, bands and gym options. It calls for medical advice before starting if you have a cardiovascular history, a joint condition, known osteoporosis, or are returning after a long break; stop the session and see a doctor for chest pain, abnormal breathlessness, dizziness, or acute or persistent joint pain. The session always adjusts to how you feel that day.
The method
Four three-week phases. Phase 1 · Foundations installs the movements of the block and sets your starting numbers, at RIR 3-4; balance and grip come in from the start and never leave. Phase 2 · Loading pushes weights up clearly, which is what speaks to bone, with balance moving to a disturbed version. Phase 3 · Strength drops to 6 to 8 reps with real long rests and the heaviest weights of the block. Phase 4 · Strength and power keeps those heavy weights and adds fast intent on the way up, before redoing the four starting tests in week 12 to compare. The three weekly sessions keep the same architecture across the twelve weeks: legs and push, hinge and pull, balance and unilateral, with grip and hanging work trained from Phase 1.
How long does the Strength 50+ programme last?
Twelve weeks split into four three-week phases, at three sessions a week.
What equipment does the Strength 50+ programme need?
Dumbbells and bands are enough, with gym options for anyone who wants access to one.
Are there precautions to take before starting?
Medical advice is needed if you have a cardiovascular history, a joint condition, known osteoporosis, or are returning after a long break; stop the session immediately for chest pain, abnormal breathlessness, dizziness, or acute or persistent joint pain.

The programming
- Phase 1 · Foundations (weeks 1 to 3) : Learn the movements of the block and set your starting numbers. Modest weights, full range, stable stance. Balance and grip come in right now, and never leave again.
- Phase 2 · Loading (weeks 4 to 6) : The weights go up clearly: a dumbbell on the squat, real load on the hinge, a heavier farmer's walk. This loading is what speaks to bone. Balance moves to a disturbed version.
- Phase 3 · Strength (weeks 7 to 9) : The heaviest phase of the block: the main lifts drop to 6 to 8 reps, with real weights and real rest. This stimulus is what protects bone and wakes up the fast fibres.
- Phase 4 · Strength and power (weeks 10 to 12) : Keep the heavy weights and add fast intent on the way up. Power is what fades fastest after 50, and it is what catches you when you trip. Balance on an unstable surface.
Every week follows a defined cycle (baseline, intensification, accumulation): you always know what to do, at what intensity, and when to adjust. Nothing is left to chance.
Format : Downloadable PDF, yours for life, designed to be printed.
