You already know how to perform the squat, the bench press and the deadlift: now you want to add weight without guessing. This foundational strength programme steers by RIR, not by a percentage of a max you never test, across twelve weeks and four phases.
Who is it for?
This programme is for a beginner to intermediate level, on the condition that you already know how to perform the three main lifts: technique is not taught here, it is the prerequisite. A barbell and a gym are enough. One heavy focus per session, one accessory per pattern identified as a weak point, and intensity that climbs while volume drops, right through to the end-of-block test.
The method
Four three-week phases, one focus per session: squat, bench press, deadlift. Phase 1 · Technique and volume installs the positions at 5 reps and RIR 3. Phase 2 · Load removes one rep and adds a one-second pause at the bottom, which makes weak points show up, at RIR 2. Phase 3 · Intensity drops to 3 reps with a heavy set then back-off sets scheme, at RIR 1-2. Phase 4 · Expression finishes at 2 reps and RIR 0-1, then measures what was built with a test protocol in week 12, one lift tested per session. Each session pairs the heavy focus with volume accessories: horizontal push and pull for the squat, technical squat and vertical pull for the bench press, lockout work and incline push for the deadlift.

The programming
- Phase 1 · Technique and volume (weeks 1 to 3) : Set the positions with moderate loads and plenty of clean reps. Controlled descent, RIR 3 everywhere: you end each set knowing you could have done three more.
- Phase 2 · Load (weeks 4 to 6) : Same lifts, one rep fewer, and a one-second pause at the bottom. It removes the bounce and forces you to produce force from a stop: that is where weak points show up.
- Phase 3 · Intensity (weeks 7 to 9) : The pauses go, speed comes back, the load climbs sharply. Three reps per set and a heavy set then back-off sets scheme, which lets you touch intensity without emptying yourself.
- Phase 4 · Expression (weeks 10 to 12) : Three sets of two reps at RIR 0-1, five minutes of rest, accessories cut to the useful minimum. You are no longer building: you express what you built, then you measure it in week 12.
Every week follows a defined cycle (baseline, intensification, accumulation): you always know what to do, at what intensity, and when to adjust. Nothing is left to chance.
