A bodyweight strength program built to fit inside a lunch break: sessions run 45 minutes, preparation included, thanks to supersets and density sets that compress an hour's worth of work. Nine weeks, three sessions a week, timer in hand, nothing else to decide.

Who is it for?

This program suits every level: no equipment is needed, a timer being simply advised to keep the format on track. Progression never runs through external load but through the movement's leverage (split stances, feet elevated, 1.5 reps) and then through density: it works with no gym and no equipment at home, in the exact slot of a lunch break.

The method

Three phases of three weeks. Phase 1 · Mastery builds technique, tempo and the superset reflex on the most stable bilateral variations, at RIR 2-3. Phase 2 · Leverage keeps the same patterns with reduced leverage, at RIR 1-2: reps drop, the clock does not move a minute. Phase 3 · Unilateral pushes density to its maximum on one leg and one arm, at RIR 0-2. Every week keeps the same three-session structure: Legs + Horizontal, Posterior + Vertical, Unilateral + Angles.

Do the sessions really fit into 45 minutes?

Yes: the format is built to stay under 45 minutes, preparation included, thanks to the supersets and density sets that compress an hour of classic work. A timer in hand keeps that frame week after week.

Do I need equipment for Express 45?

No equipment is required: the program runs entirely on bodyweight, with a timer as the only advised tool to respect the 45-minute slot.

Is this program suitable for beginners?

Yes, every level is welcome. The difficulty comes from the movement's leverage and from density, never from an external load: Phase 1 sets a technical base on stable variations before the leverage hardens in phases 2 and 3.

What the program includes

  • 9 weeks · 3 sessions / week · All levels
  • Equipment : none · timer advised
  • 9 complete session sheets: exercises, sets, reps, tempo, rest and RIR
  • Tracking columns to fill straight into the printed PDF, week after week
  • Detailed how-to, warm-up routine, adjustments page and glossary

The programming

  • Phase 1 · Mastery (weeks 1 to 3) : Build technique, tempo and the superset reflex on the bilateral variations, the most stable ones. You learn two things at once: making every rep hard, and linking two exercises without degrading the second.
  • Phase 2 · Leverage (weeks 4 to 6) : Same patterns, reduced leverage: split stances, feet elevated, 1.5 reps. Each exercise gets harder without any load appearing, and the slot does not move: it is the reps that drop, not the clock.
  • Phase 3 · Unilateral (weeks 7 to 9) : The peak of the block: one leg, one arm, and density pushed to its maximum. It is the hardest phase, and it is meant to be. The clock, though, does not move an inch.

Every week follows a defined cycle (baseline, intensification, accumulation): you always know what to do, at what intensity, and when to adjust. Nothing is left to chance.

Format : Downloadable PDF, yours for life, designed to be printed.
