Who is it for?
This programme is for a beginner level who wants solid glutes and a solid core without a gym or heavy equipment. Three weekly sessions with bands and dumbbells as the only kit. Phase 1 installs technique and range on the most stable versions before the following phases raise difficulty without ever shortening the movement. In Phase 3, the rule is to always start with the weaker side and match the same number of reps on the other side, even if more feels possible.
The method
The block is organised into three three-week phases. Phase 1 · Foundations installs technique and full range on stable stances and counted tempos, at RIR 2-3. Phase 2 · Tension lengthens time under tension, with pauses held at the bottom and higher band tension, never shortening the range, at RIR 2. Phase 3 · Unilateral moves to one leg and one arm at a time: the body can no longer compensate, and each side takes the load two sides used to share, at RIR 1-2. The three weekly sessions follow the same layout from start to finish: glutes and push, legs and pull, then unilateral and shape, with exercises that get harder each phase without ever changing family.

The programming
- Phase 1 · Foundations (weeks 1 to 3) : Install technique and range on the most stable versions: wide stance, supported torso, counted tempos. This is the phase where you learn to make a rep hard without adding a gram of load.
- Phase 2 · Tension (weeks 4 to 6) : Same families, longer time under tension: pauses held at the bottom, counted lowerings, band tension one step up. Stances narrow and push variations move to the floor, never shortening the range.
